「いつ・どこで・何をするか」を「もし〜なら…する」の形で決めておくと、目標を実行しやすくなる。90以上の研究をまとめた分析でも効果が確認された。

「今日こそ勉強するぞ」と思ったのに、気づけば夜11時。やる気はあったのに、なぜか始められない…。
その原因は、やる気の量ではなく計画の形にあるかもしれません。
心理学には、目標を「もし〜したら、…する」という形で決めておくと、実行しやすくなるというテクニックがあります。名前は実行意図(じっこういと)、英語では if-then プランニングとも呼ばれます。
01「がんばる」と「夕飯後に10分」の違い
「英語をがんばる」という目標は、何を・いつ・どこでが決まっていません。だから毎日「今やる? あとでやる?」と迷い、そのたびにやる気を消費してしまいます。
一方、「もし夕飯を食べ終わったら、すぐに英単語を10分やる」と決めておくとどうなるか。夕飯を食べ終わった瞬間が合図になって、考えるより先に体が動きやすくなるんです。
心理学の介入としてはかなりしっかりした数字です。もちろん現実の生活では効果がもっと小さくなることも多いのですが、たった1行の計画を立てるだけでこの差が出るなら、コスパは抜群です。
02脳の中に「自動スイッチ」を作る
実行意図が効く理由は、状況と行動をあらかじめ結びつけておくことにあります。
駅の改札を通るとき、いちいち「カードを出そうかな」と考えませんよね。改札という状況が、自動的に「カードを出す」行動を引き出します。実行意図は、勉強でもこの自動スイッチを作るテクニックです。

03ジャマ者対策にも使える
実行意図は、「始める」ときだけでなく、誘惑への対策にも使えます。
「もしスマホを見たくなったら、まず問題を1問解いてからにする」「もし眠くなったら、立って音読する」。あらかじめジャマ者が来たときの行動を決めておくと、流されにくくなります。
04「WOOP」でさらにパワーアップ
実行意図は、ニューヨーク大学の心理学者ガブリエル・エッティンゲンが研究してきたメンタル・コントラストという方法と組み合わせると、さらに使いやすくなります。頭文字をとってWOOP(ウープ)とも呼ばれます。
- Wish(願い):たとえば「次の英語のテストで80点」
- Outcome(結果):達成したら、どんないいことがあるかを思い浮かべる
- Obstacle(障害):自分の中にある一番のジャマ者は?(例:帰宅後についスマホ)
- Plan(計画):「もしスマホを触りたくなったら、先に単語を10個やる」
願いだけを思い描くのではなく、障害まで具体的に考えてから if-then を作るのがポイントです。この組み合わせについても、学生の勉強や健康行動などで効果が報告されています。たとえば2011年、ペンシルベニア大学のダックワースらは、米国の大学進学用テストの準備をしている高校生に WOOP 型の計画を立ててもらうと、夏休みの間により多くの練習問題に取り組んだと報告しています。

勉強を続けられる人は、やる気が強い人ではなく、迷わない仕組みを持っている人なのかもしれません。

Many people fail to act on their goals not so much because they lack motivation as because their plans are too vague. A goal like "I will work hard at English" does not say when, where or what to do. Psychologists recommend implementation intentions, which are plans in the form "If situation X happens, then I will do Y."
In 2006, Gollwitzer and Sheeran analyzed 94 studies with more than 8,000 people. They found that people who made if-then plans were more likely to reach their goals, with a medium-to-large effect. The plan works by linking a situation to an action, so the action starts almost automatically. However, effects in real life are often smaller than in experiments.

It fixes in advance when, where and how a person will act, usually in an if-then format. Such plans target a common reason goals fail, which is often a lack of specific plans more than a lack of motivation.
In a 2006 meta-analysis of 94 independent studies with more than 8,000 participants, Gollwitzer and Sheeran found that forming them improved goal attainment, with an effect in the medium-to-large range. Their analysis drew mostly on short laboratory studies, though, and larger field studies tend to find smaller effects. The likely mechanism is that the plan makes the key situation easier to notice and ties it to a response that then runs almost automatically.
The same format can help people resist temptation. Combining it with mental contrasting, which means imagining a wish and then the obstacles in its way, seems to make it stronger still. In one 2011 study, which was modest in size and counted practice instead of actual scores, high school students preparing for a college entrance test completed more practice questions after using the combined approach.
