寝る前の読書は「紙」か「電子」か。ハーバードの実験で差を生んだのは本ではなく光らしい

寝る前の読書は、紙の本でも電子書籍でも睡眠への影響はまったく同じ
光を出すタブレットで長時間読んだ実験では、紙より眠気が減り、寝つきも遅れた。

明るいタブレットで4時間読書を続けた実験では、紙の本より寝つきが遅れ、体内時計も後ろにずれた。ただ、家で30分読む条件では差はかなり小さかった。
ひとことで言うと寝る前の本は、紙でも電子でも「画面の明るさ」がカギ!
寝る前に本を読むと、自然とまぶたが重くなる——そんな「入眠の儀式」を持っている人は多いはずです。
では、その本が紙ではなくタブレットの電子書籍だったら?
2015年、ハーバード大学の関連病院のチームが、まさにこの比較を本気でやりました。ところが話は「電子書籍は悪」で終わりません。別の実験では、寝つきにはほとんど差が出なかったのです。
012週間泊まり込みの「読書実験」
結果、タブレットで読んだ期間は紙の本の期間に比べて、
- 寝つくまでに時間がかかった
- 夜の眠気が弱かった
- 眠りの合図となるホルモンメラトニンの分泌が減った
- 体内時計のタイミングが後ろにずれた
- 翌朝、目覚めてからの頭のさえが悪かった
という結果でした。紙の本は、部屋の明かりを反射して見ているだけ。一方タブレットは、画面そのものが目に向かって光を出しています。この光の量と質の違いが、体内時計に「まだ昼だよ」と伝えてしまったと考えられています。
02家で30分なら? 寝つきの差は出なかった
ただし、この実験は「寝る前に4時間、毎晩」というかなりハードな条件でした。
そこで2016年、ノルウェーのグレンリ(Grønli)さんらが、もっと現実に近い条件で調べました。大学生16人が自宅のベッドで30分、iPadか紙の本で物語を読み、脳波で眠りを測ったのです。
すると、iPadで読んだ夜は眠気が少し弱く、深い眠りを示す脳波の立ち上がりが約30分遅れたものの、寝つくまでの時間や、各睡眠段階の長さには差がありませんでした。
つまり、影響はゼロではないけれど、条件しだいでかなり小さくなるということです。

03光の「明るさ」が効いている
明かりが眠気に与える影響をまとめた2018年のレビューでも、白い光を明るくするほど主観的な眠気が減るという結果が多く報告されています。一方で、「青い光だけが特別に悪い」という点については、研究によって結果がばらついていました。
実際、グレンリさんの実験でも、iPadで読むときの明るさ(照度)は紙の本の約2倍でした。電子書籍か紙かという「形式」より、目に入る光の量が大事だと考えられます。
電子書籍でも、端末によって事情は変わります。画面そのものが光るタブレットやスマホに対し、電子ペーパーの端末はもともと紙に近い見え方をします。ただし、暗い場所で読むためのライトをつけると、やはり光を出すことになります。
また、電子書籍アプリには「夜間モード」や明るさの自動調整がついていることも多いです。こうした機能で画面を部屋の明かりより明るくしないことが、紙に近づける近道の一つです。
もう一つ見落としがちなのが、内容です。続きが気になって「あと1章だけ」と読み進めてしまえば、紙でも電子でも眠る時間は削られます。寝る前の一冊は、ハラハラしすぎない本を選ぶのも一つの手です。
04まとめ
寝る前の読書そのものは、悪者ではありません。ポイントは「どれくらい明るい光を、どれくらい長く目に入れるか」。
