駅やデパートで、エスカレーターには長い列、横の階段はガラガラ……。よく見る光景です。
「たった数階分の階段なんて、運動のうちに入らないでしょ」と思っていませんか?
実は、階段を上るのはかなり強い運動です。そして、毎日の「ちょっとした階段」が積み重なると、心臓や血管の健康と関係しているかもしれない、という大規模な研究も出ています。
01階段上りは「ジョギング並み」の運動
「メッツ」は運動の強さの目安で、ふつうの歩行が3〜4メッツ程度、ジョギングがおよそ7メッツ前後とされます。つまり階段を上るのは、ジョギングと同じかそれ以上の強さの運動なのです。
一方、下りは約4.9メッツで、上りの約半分の強さでした。
021日に階段を上る回数が多い人は、心臓病が少なかった
2023年、中国・北京大学などの研究チームが、イギリスの成人約46万人のデータ(UKバイオバンク)を分析した結果を発表しました。
参加者に「家で1日に何回くらい階段を上るか(1回=約10段)」を聞き、その後約12.5年追跡したところ、階段をまったく上らない人に比べて、
- 1日6〜10回:心臓や血管の病気のリスクが16%低い
- 1日11〜15回:22%低い
- 1日16〜20回:23%低い
という関連が見られました。1日1〜5回では、はっきりした差は出ていません。
ただし、これは観察研究です。階段をよく上る人は、もともと元気で体を動かす習慣がある人かもしれません。「階段を上ったから病気が減った」とまでは言えない点に注意が必要です。

0320秒の「階段ダッシュ」で体力アップ
では、実際に階段を使った運動をすると、体力は上がるのでしょうか。
カナダ・マクマスター大学の研究チームが2017年に行った実験では、ふだん運動していない若い女性たちが、20秒の全力の階段上りを3回、週3日、6週間続けました。
すると、全身持久力の指標である最大酸素摂取量が約12%上がりました。休憩を入れても1回10分ほどの運動です。1階分の階段を60秒間上り下りするのを3回行う別の方法でも、約7%の改善が見られています。
04「待ち時間」を考えると階段の方が速いことも
数階分の移動なら、エレベーターを待つ時間を考えると、階段の方が早く着くことも少なくありません。運動のために特別な時間をつくらなくても、移動のついでに体を動かせるのが階段のいいところです。
WHOの身体活動のガイドラインでも、大人は1週間に150〜300分の中強度の運動を目安に、少しでも体を動かすことは何もしないよりよいとされています。階段の数十秒も、その「少し」を積み重ねる立派な一歩です。

階段は、街中にあるタダのトレーニング器具でした。強さはジョギング並み、しかも数十秒で終わります。

Many people queue for an escalator while the stairs stay empty, assuming a few flights hardly count as exercise. Physiological measurements suggest otherwise. In a 2002 Singapore study, 103 participants climbed 180 steps of an 11-story building; their heart rates averaged about 159 beats per minute near the top, and the intensity reached roughly 9.6 METs, comparable to or greater than jogging.
Descending required only about half that effort. A 2023 analysis of about 460,000 UK Biobank participants, followed for about 12.5 years, found that people who reported climbing six to ten flights a day at home had a 16% lower risk of cardiovascular disease than non-climbers, rising to 23% for 16 to 20 flights, although one to five flights showed no clear difference.
Since stair use was self-reported and the study was observational, healthier people may simply climb more, so causation cannot be assumed. Experimental evidence, however, points in the same direction. In a small 2017 Canadian trial, inactive young women who performed three 20-second all-out stair sprints, three days a week for six weeks, improved their maximal oxygen uptake by about 12%. Such brief bouts fit easily into the WHO's message that any activity is better than none.
